- 300 warmup
- 4 x 100 IM (sprinting butterfly and backstroke; easy on breaststroke and freestyle) rest : 30 second
- 8 x 25 crawl wind-sprints rest :15 between
- 4 x 100 IM (sprinting breaststroke and freestyle; easy on butterfly and backstroke) rest :30 seconds
- 8 x 100 crawl (sprinting every other length) rest : 15 between
- 4 x 50 breaststroke, rest :15 between
- 4 x 50 backstroke, rest :15 between
- 4 x 50 butterfly, rest :15 between
- 300 cool down
